Sleep debt calculator

Add up the sleep you've missed this week and get a payback plan that doesn't wreck your routine.

Not sure? Count from when you think you fell asleep to when you woke up, and subtract time spent awake in the night.

What sleep debt actually is

Sleep debt is the gap between the sleep your body needs and the sleep it gets. Lose an hour a night for a working week and you're five hours down by Friday. That's roughly the same as skipping most of a night, and lab studies show people with this kind of "chronic restriction" perform almost as badly as someone who stayed up all night, while feeling only slightly tired. That mismatch is the danger.

Why the Sunday lie-in doesn't fix it

Sleeping until 11 on Sunday feels like repayment, but it shifts your body clock later. Then Sunday night you can't fall asleep, Monday's alarm hurts even more, and the debt grows again. Researchers call this social jet lag. Studies where people slept in at weekends found it didn't undo the effects of short weekday sleep on metabolism.

A payback plan that works

  1. Fix your wake-up time. Same time every day, weekends included, give or take 30 minutes.
  2. Move bedtime earlier, not wake-up later. 30 to 60 minutes earlier for a week or two clears most debts.
  3. Use naps tactically. A 20 minute power nap in the early afternoon takes the edge off without spoiling the night.
  4. Cut what's crowding the night. For most Indian households that's late dinners and screens. Moving dinner from 10 PM to 8:30 PM often gives back an hour on its own.

Driving while sleep-deprived is dangerous. If you've slept under 5 hours, avoid long drives or riding a two-wheeler on the highway. Drowsiness causes a significant share of road crashes on Indian highways, especially in the early morning.

Questions people ask

How do I calculate sleep debt?

Subtract the hours you actually slept each night from the hours you need, and add up the shortfall over a week. If you need 8 hours and slept 6, 6.5, 7, 6, 5.5, 8 and 7, your debt is 10 hours.

Can you ever fully repay sleep debt?

A few nights of short sleep can be recovered with a week or two of slightly longer, regular sleep. Years of chronic short sleep are harder to undo, which is why steady habits matter more than occasional catch-up.

How many hours of sleep debt is too much?

Anything over 5 to 7 hours in a week is enough to slow reaction time, memory and mood noticeably. If you're consistently in double digits, treat it as a health issue, not just a busy week.

Does oversleeping on weekends help?

A little extra, up to an hour, is fine. Much more than that shifts your body clock and makes Monday harder. Going to bed earlier is the better way to catch up.
